Warm-up

Mobility (10-15:00 minutes)
Roll out lats, forearms, quads, and calves
+

General WARM UP [0:00-15:00]

2-3 rounds at a bit quicker pace
20s double unders or practice
5 scap pull ups -or- 5 ring rows
5-10 press (w/ empty bar)

Specific Prep

[15:00-30:00]
Gymnastics
Aim to use lots of hip on these, push away at the top, and "press" that bar down to use those lats
• Kipping pull ups: 1-2 sets x 3-5 reps
• CTB pull ups: 1-2 sets x 2-4 reps
• Bar Muscle ups:
• [If you have them] a few practice reps in to feel them out and grease the groove. Practice sets and singles here to prepare for that section of the workout.
• [If you don't] work through 3-5 minutes of progression work (jumping, using a band)

Thrusters
Let's build to the heaviest weight of the workout or just beyond that.
Really emphasize big leg drive and big hip extension on these thrusters to minimize our upper body work on them and save it for the gymnastics.
• 10 x empty bar or lighter weight
• 8 x first barbell weight
• 6 x second barbel weight
• 4 x third barbell weight
• 2x third barbell(+)
